Our knees can become stiff and painful for many different reasons. The key is to mobilize, stretch, and then strengthen. Patella mobilization will increase range of motion and decrease pain. Then flexion and extension stretches for the quadriceps, hamstrings, and calf muscles will help loosen the knee and increase motion. It can also be caused by weakness, tendonitis, or bursitis. In more severe cases, you might have injured your meniscus or ligaments. This video will show you some great stretches to keep the pressure from tight muscles off your knee joint. The first stretch is bending the knee, or knee flexion stretch. You can use a belt or dog leash to help you slide your foot towards you. You can do this 10 to 15 times with a little pause at the end stretch. Next you want to move your kneecap, or patella around. This is important because your patella is attached to your quadriceps tendon and your patellar tendon. When those are tight, it is hard to bend your knee. Your leg needs to be straight and relaxed. You can push the patella up and down, superior and inferior, and side-to-side, medial and lateral. You can do this for 2 to 3 minutes. Now you are going to stretch your calf muscle, or gastrocnemius muscle. Keep your leg straight, and take the belt or leash and place it on the ball of your foot. Relax your leg and then pull your foot towards you. Hold the stretch for 30 seconds, 3 times. Next is a hamstring stretch. There are many ways to stretch them, and you can check out the hamstring stretches video for other ways to stretch them. The most important part of this stretch is to keep your back straight. Many people try to curl their backs to be able to touch their toes. Your hamstrings are attached to what is called the ischial tuberosity, or your butt bone. So if you bend at your back, you are not going to get a good hamstring stretch. Try to bend at your hips. The last stretch will be on your stomach, or in prone. This will stretch your quadriceps muscle. Take a belt or dog leash and wrap around your foot/ankle. Take the strap and gently pull your foot towards your buttocks until you feel a stretch. Hold for 30 seconds and do it 3 times. For knee pain exercises and stretches to work, you must work all the muscles around the knee. There are several that cross over the joint and help with movement. The first stretch will be a calf stretch. Start off with your legs out in front of you. You can bend up the leg you aren’t using towards you in a comfortable position. Keep the leg you want to stretch out in front of you. Take a stretch strap, dog leash, belt, or towel and wrap it around the ball of your foot. Relax your foot, and pull the strap towards you stretching your calf muscle. You should feel the stretch under your leg. Hold the stretch for 30 seconds, and do three of them. Next you want to move your kneecap, or patella around. This is important because your patella is attached to your quadriceps tendon and your patellar tendon. When those are tight, it is hard to bend your knee. Your leg needs to be straight and relaxed. You can push the patella up and down, superior and inferior, and side-to-side, medial and lateral. You can do this for 2 to 3 minutes. Also using a knee sleeve might help with your knee pain. They help provide compression and a little bit of support, but they don’t stop the muscles from doing the work like a brace. Then you will stretch your hamstrings. You can stretch the hamstring many different ways, and you can check them out in my hamstring stretching video. Today I will show you the stretch with a strap or belt. Put a loop around your foot, and use the strap to bring your leg straight up into a stretch. Try to keep your knee straight, and don’t let it bend. You should feel the stretch in the back of your leg. Hold the stretch for 30 seconds, and do it three times on each side. Now you will do an IT band stretch. There are also many ways to stretch the IT band, but if you are already using a strap, you can use it for the IT band as well. Use the same position as the hamstring stretch. Keep your leg straight and gently pull the leg across your body this time. Hold the stretch for 30 seconds, and do it three times on each side. The last stretch will be on your stomach, or in prone. You can also do this in sidelining, but on your stomach will help keep the thigh straight. This will stretch your quadriceps muscle. Take a belt or dog leash and wrap around your foot/ankle. Take the strap and gently pull your foot towards your buttocks until you feel a stretch. Hold for 30 seconds and do it 3 times. Now for some exercises. The first exercise is a hamstring curl. Stay on your stomach after the quad stretch. This time you will actively bend your knee bringing your foot towards your bottom to strengthen the hamstrings. Start off with 10 controlled repetitions, and you can work up from there. The last set of exercises will be in standing. Now you will do calf strengthening with heel raises. Stand with your feet about shoulder width apart, come up on your toes as high as you can. Try not to lean forward, but bring your body straight up and slowly come back down. Push off as much as you can so your heel leaves the ground. Start off with ten and work your way up to 20-25. If that becomes easy, you can do one leg at a time. Finally you will do squats. This will help strengthen your quads, hamstrings, gluteus muscles, and many others around the hip and knees. The best way to do a squat is to give yourself a target like a chair or couch. Spread your feet about shoulder width apart, and make sure your knees do not go in front of your toes. Stick your buttocks back and keep your back straight. Training volume issues, as well as biomechanical problems, have been related to ITBFS. Of course, your health professional will be able to diagnose your symptoms most accurately and help you clear out more serious causes of pain including problems to do with the knee meniscus, osteoarthritis, muscle tendinopathy issues or referred pain from the low back. When working on the ITB, it is important to note that the structure itself is mainly non-contractile (non-muscle-like), so it is best to work on the muscles that give rise to ITB. These muscles are your TFL (Tensor Fascia Lata) and Gluteus Maximus muscles. There is also a muscle which lays directly underneath the length of the ITB which is called Vastus Lateralis. This muscle is the most lateral quadriceps muscle. Using a foam roller to the TFL, Gluteus Maximus and the Vastus Lateralis helps with lateral knee pain relief temporarily, which gives you an opportunity to work on those rehab exercises shown by your health professional. Remember that the soft tissue work itself doesn't do much to 'fix' the cause of your problem. However, used wisely in conjunction with good corrective movement exercise, can help you recover from pain and minimise the risk of recurrence. Please find the below steps for knee pain treatment Step 1 While sitting, stretch out both legs towards the front and stretch your fingers for as far as you can towards the front and back while feeling the pressure on your calves and thigh muscles. Repeat slowly for 6-8 times. Step 2 In the same position, form a full circle with your feet, while rotating it both clockwise and anti-clockwise. Repeat slowly. Step 3 Make a fist of your fingers and place it under your knees while sitting in the same position. You can also use a pillow. Press your knees from up to down in the same position while feeling your thigh muscles getting tighter. Hold on for 10-12 seconds. Repeat 10 times. Step 4 In the same position, tighten up your thigh muscles as much as you can. Hold on for 10 seconds. Release. Step 5 Lie down straight on your back. Fold your one leg and stretch out the other straight up in the air. Slowly, stretch the feet of that leg towards you. Hold on for 10 seconds and then stretch towards the back. Feel the pressure on your calf muscles. Repeat 8-10 times, while alternating between both legs. Step 6 Sit up straight on a chair. Stretch out one leg straight in the air while stretching the feet towards you. Hold on and release to the ground. Repeat 8-10 times while alternating between both legs. Other tips 1) Avoid sitting cross legged. 2) Prepare a concoction of turmeric (haldi), dried ginger (sonth) and fenugreek (methi) and have it with milk every night. 3) You can also soak some fenugreek seeds overnight and have both the seeds and its water in the morning. 4) Have walnuts every morning. 5) Massage your knees with ayurvedic oil regularly. . Joints are especially susceptible to wear and tear because of the movement and pressure that are necessarily applied to them.Joints are where two bones meet. They are connected with ligaments, tendons, and cartilage to each other and the surrounding muscles. The knee joint is the largest in the human body. It handles a tremendous amount of stress as it allows lower body mobility while supporting the upper body. Over time, the cartilage at the end of the bones that form the joint can deteriorate. In addition, there are fluid sacs in the knee capsule to keep the joint lubricated. These bursae can become irritated or inflamed if injured, resulting in bursitis. There are many potential causes for knee joint pain: Osteoarthritis – a chronic condition that occurs when the cartilage between bones breaks down Rheumatoid arthritis – an autoimmune disease that affects joints, causing swelling Bursitis – inflammation of fluid sacs either in front or directly behind the kneecap Immuno-inflammatory conditions Injury/over-use Infection Tendonitis – inflammation of tendons Gout – a form of arthritis in which uric acid accumulates and crystals of it settle in a joint Fortunately for our knees, there are natural remedies to reduce inflammation and ease the pain. The following recipe is a knee joint pain relieving rub. It contains effective anti-inflammatories and analgesics. Let’s look at what’s in it. 1. Cayenne. Cayenne has been used by Native Americans for millennia for pain relief. Capsaicin is a phytochemical in this spicy pepper that relieves pain through a variety of mechanisms. First, capsaicin blocks chemical pain transmitter “substance P” from reaching the brain. Second, when applied topically, it penetrates the skin to defunctionalize fibers that respond to pain stimuli. Through the skin, capsaicin stops nerves fibers from feeling pain and transmitting it. The capsaicin in cayenne is also effective for inflammatory skin conditions like psoriasis and eczema. Cayenne works to relieve inflammation when taken internally as well. 2. Apple Cider Vinegar. Supremely beneficial for human health in a wide range of applications, ACV is a potent anti-inflammatory that can relieve joint stiffness. The acetic acid in ACV penetrates the skin and can help to break up acid crystals that can form in the joint. Acetic acid has also been found to provide effective relief for tendonitis and other joint inflammation. (2) Additionally, unfiltered ACV contains bone-supporting minerals calcium, magnesium, potassium, and phosphorus. 3. Olive Oil. Anti-inflammatory and emollient, olive oil is a wonderful carrier oil. 4. Ginger. A potent anti-inflammatory, the phytochemical gingerol inhibits excessive immune response that results in inflammation. A 2014 study of the daily topical application of ginger on joints of people with osteoarthritis (OA) resulted in pain relief within a week and continued for the 24-week duration of the study. Natural Rub Recipe for Bone, Knee and Joint Pain You can apply this paste on any joint to reduce inflammation and relieve pain. You may want to experiment with the recipe and mix half the amount of ACV with the olive oil; sometimes the rub can be quite strong and the olive oil will lessen heat and make the paste easier to apply. All of these ingredients will also reduce inflammation if you eat them. Please note that cayenne can stain fabrics, so take care around adjacent clothing.
